Often people come to me with these idealistic goals and visions of what they want to do achieve or change around their nutrition. Kind of like how at the beginning of the year we can get sucked into the whole new year new me resolutions kind of things. This year I'm going to be different. We make all these changes, but they are so far from our starting point that we set ourselves up for failure and most people give up before January is even finished. We are more than a quarter of the way through 2024, can we all get on board and agree that the whole new years resolution style of thinking just doesn't work? You know what DOES work though? It's time for another edition of Ask a Sports Dietitian where each month I select a question submitted to answer - just like I do each week on my private podcast for Fuelled Team members. Susan asks: Hi Gemma, I am a 57yr old female Cycling endurance athlete. I like to compete for overall and AG in 80-100mi sportive/fondo/ races. I am using a trainer and on the average put in 10-15hrs/week. I am interested to hear your macro recommendations when it comes to older but still competitive athletes. For example, some say that with aging athletes, %fat should be a bit higher than with younger athletes. What about Protein (super important for aging athletes) but how much is needed vs carbohydrates? Have you ever thought about what motivates you? What drives you to do the things that you do or don’t want to do? I’ve been speaking with a number of people lately about the topic of motivation and how it influences us, how it shifts how it changes throughout different phases of our life or even different seasons of the year. Whether it’s a goal that we are working towards or a behaviour we want to change, understanding what motivates us can be critical component of progress and successAt the start of the year, many people start off with strong intentions and resolutions to transform aspects like health, fitness, but if we don’t get clear on the what it is important, we may be less likely to succeed as the busyness of life takes over. The number one nutrition goal cyclists of all ages and abilities have when they want to work with me as a sports dietitian is to lose weight and improve their power to weight ratio. Many cyclists assume that if you weigh less your power to weight ratio will be higher and you’ll perform better on the bike. While this CAN be the case - it is not always true for every individual depending on their starting place and the strategies they have used to change their body composition.I have known cyclists who lost weight lose considerable watts across the whole spectrum from their 5 second sprint to their 90 min power. And I have also seen cyclists seen their power numbers skyrocket and become when they’ve gained or maintained weight. For female cyclists, and female athlete, there is a lot of debate about whether our menstrual cycles influence our performance... how, when and what to do about it.A recent systematic review and meta-analysis concluded that performance may be reduced during the early follicular phase (which starts with the arrival of your period) but the quality of evidence was poor and inconclusive. Some women actually feel and form BETTER when they have their period! This is likely because there is HUGE variation in the way the menstrual cycle affects women. You don't have to give up any of your favourite foods, go on a crazy diet or start an extreme exercise regime this January if you don't want to.At the beginning of the new year there can be a lot of pressure and diet culture guilt that you should totally change your life and create a 'new you''.But it's totally okay if you don't have the brain space to make any changes right now.If you want to make changes to your lifestyle and have the brain space, resources and support to do it, go for it!But don't ever feel shamed or guilted into thinking you need to change to be better or more valued. It doesn't change your worth or value as a human either way.If you are finding yourself getting caught up in diet culture, I want to remind you that this year you don't have to give up carbs, alcohol, sugar, meat, dairy or any other sort of food if you don't want to. There are a lot of labels attached to the word 'hungry'. Sometimes people think this can be considered a 'good' thing, for others it's a bad thing. Especially when people are trying to lose weight I often see people feeling hungry all the time, fighting themselves and their hunger all the time because it's not time to eat or they don't think they are allowed to. If you find yourself hungry ALL the time. Then it might be a useful activity to record your hunger and fullness levels across the week to see if you can find any patterns that may be causing this. Hunger is normal, but if you are extremely hungry, trying to rely on willpower alone is a strategy doomed to fail. This is where the hunger-fullness scale can come in handy. Rather than using nutrition tracking as punishment to guilt trip or shame you into action (which rarely works in the long time by the way), I like to use nutrition tracking intentionally as a tool to help you rewrite the way you eat on and off the bike. The first step if you want improve your nutrition is get clear on what you are eating, when and why. Which is why I encourage all my clients when we first start working together or if they join my team and use my cycling nutrition framework is to do some nutrition tracking. By getting clear on your baseline, it will raise your awareness of when and why you’re eating certain foods and help figure out the best place to make changes that suit you, your lifestyle and your training plan. Which is why nutrition tracking is there as a tool, not a rule. What life lessons have you learned this year? Can you see ways in which you have grown and developed and changed? In a previous episode I shared some of the life lessons I've learned over the past 6 years, and as we wrap up 2023 and head into 2024 I wanted to share a couple more of my lessons from this year. I have been sharing them with friends and some clients who found them encouraging and so I hope you enjoy them and find them encouraging also. Protein pancakes, protein brownies, protein smoothies... there's even protein chocolate bars and protein popcorn in the supermarkets now! Protein plays a key role in muscle growth and repair, it forms enzymes and hormones to keep our bodies functioning normally and performing optimally. It's good stuff, and is often overlooked by many of the cyclists and clients I work with. But does that mean I recommend cyclists use protein supplements or first try to get everything from food? How long does it take to learn a lesson and stop repeating the same mistake time and time again? Why do we repeat making the same mistakes time and time again? And how do we change and make progress? I believe the key is in self reflection, taking intentional time to review and reflect on what we are doing, why and make a plan to change. This is a practice that I encourage my clients to use when reviewing their nutrition habits that helps kickstart lasting changes. This month marks a 15 year anniversary for me working as a dietitian, and to demonstrate how I practice what I preach, I want to reflect on the key life lessons I've learned over the last 6 years and share how I am still learning! I went riding with a cyclist recently who told me that during their off season they kept training anyway (despite being told to take a break) because they didn’t want to gain weight. Fear of food, fear of stopping training and fear of gaining weight has been the common theme in conversations I've had on and off the bike these last few weeks. Are you also scared to stop training in case you gain weight? If you also are using exercise as your primary means to lose or maintain weight, then I want you to take some time to assess whether this strategy is working for you and consider a new approach.Episode show notes: www.gemmasampson.com/podcast/32__________________You can find Gemma atwww.gemmasampson.comwww.instagram.com/drgemmasampsonwww.youtube.com/@drgemmasampson
One of the biggest changes I have seen in the past 5 years of cycling is the amount riders are fuelling during competition. Five years ago we were aiming for 80-90g carbs an hour, whereas now I am seeing an increasing number of riders fuelling with 120g per hour and seeing their performance skyrocket. Tim Cutler is one such example - winning Dirty Warrny in a solo breakaway fuelled with an epic 138g an hour! In today’s episode Tim shares how he managed so much carbs over 8h and we discuss some of the nutrition changes that helped fuel his success. Relative Energy Deficiency in Sport (REDs) is a syndrome of deleterious health and performance outcomes experienced by male and female athletes exposed to low energy availability - which is - inadequate energy intake in relation to exercise energy expenditure leading to REDs. "REDS: Nobody told me about it, I didn't know that losing your period was a problem.. the team asked if I had my period and I said no. That's when they raised a red flag and said that is something you should address"Relative Energy Deficiency in Sport (REDs) is incredibly common amongst both male and female cyclists, resulting in multiple negative consequences to short and long term health and performance. A few worth highlighting include compromised peak power, lowered immune function, low testosterone, menstrual disturbances, reduced metabolic rate and even losses in muscle and bone mass. For female cyclists, a major red flag indicating REDs is when she has an irregular or completely absent period and menstrual cycle. Unfortunately many female athletes are unaware of this or are wrongly informed that this is ‘normal’.Kaia Schmid is a female pro cyclist who experienced and has subsequently recovered from REDs early in her racing career. Kaia joins us on the podcast to share her story discovering she had REDs, how it impacted her health and performance and what recovery looked like for her. What do bike fitting, Race Across AMerica (RAAM) and Cyclists Fighting Cancer have in common? If you are uncomfortable on the bike, or are getting injured or pain from your position then a good bike fit can make the world of difference. Which is how I was first introduced to Rich Salisbury for a bike fit at Pedal Precision based at the Manchester Velodrome in the UK. Diagnosed with cancer aged 21, Rich's career veered away from the racing path that he had anticipated and led him into bike fitting, sports rehab and his work with the Cyclists Fighting Cancer charity. This may come as a surprise, but before training to become a sports dietitian I worked as an oncology dietitian for 4 years in a number of hospitals in the UK. I never thought that the two worlds of cancer and cycling would collide until I met Rich, was introduced to the Cyclists Fighting Cancer charity and asked to crew for RAAM. When he asked me to join the CFC team crew in their Race Across AMerica (RAAM) attempt I immediately said yes. Listen to our conversation as we reminisce how Rich's RAAM ended up in a hospital bed with sepsis and how the kids who benefit from bikes donated by cyclists fighting cancer continue to inspire him. Have you ever caught yourself saying you'll try to do better when it comes to your nutrition and eating habits?

There is more going on than just numbers when it comes to our nutrition choices - which is why my cycling nutrition framework encourages you to look beyond food choices to explore what influence your food choices and why.
Today I talk about how reframing your thoughts from 'I'm trying to change' to a more curious "I’m training new food choices' approach can be more successful in changing the way you eat to fuel your goals - and sticking with it.
